Mateo's model of health has three pillars — sleep, fitness and nutrition — but explicitly ranks them rather than treating them as equals. Sleep is the foundational piece because it is causally upstream of the other two: sleep badly and you will not train, you will feel too tired to perform, and you will start craving junk food and carbs. Sleep well and the sequence runs the other way, with training in the morning making poor eating unlikely later. The framework therefore prescribes a fixed order of attack and a specific 80/20 within each pillar: HIIT plus strength training on the fitness side, sugar avoidance plus a compressed eating window plus a Mediterranean default on the nutrition side, with everything past that treated as the last one to two percent.

How to run it

    Fix sleep before anything else

    Treat sleep as the foundation, not one of three parallel projects. Seven to nine hours, consistently, so you wake up feeling great and fresh. That state is what drives you to work out and to eat properly — the other pillars are downstream consequences.

    Watch out Mateo notes you will die sooner from sleep deprivation than from lack of food — this is the pillar with the least slack.

    Run HIIT three to five times a week

    High intensity interval training, where you deliberately spike heart rate and let it drop. Three to five sessions a week, at least twenty minutes each. This is the cardiovascular half of the fitness pillar.

    Strength train a couple of times a week

    Add resistance work — Mateo names deadlifts through to chest training — twice a week. He attributes the benefit to hormones such as testosterone plus keeping the muscles strong, and cites medical evidence linking it to a longer, healthier life.

    Place training where it doesn't cost you sleep

    Timing is flexible — morning, afternoon or evening, whatever works — with one hard constraint: do not train within three hours of bed, because the elevated heart rate makes it harder to wind down. Mateo's own preference is morning, trained fasted.

    Pro tip Training in the morning makes junk food later in the day unlikely — the pillars reinforce each other in sequence.

    Cut sugar first on nutrition

    The 80/20 of nutrition is sugar, because of the glucose spikes it produces. That includes both obvious sugar and sugar arriving through carbohydrates. This is the single change to make before considering anything more advanced.

    Compress eating into an eight-hour window

    Next level up is 16:8 fasting — sixteen hours without eating. The stated mechanism is that digestion is energy-expensive, so leaving the body alone for sixteen hours lets it focus on repairing cells instead, which Mateo says should in theory help avoid cancer over time. One meal a day exists but he calls it the extreme and not really needed.

    Pro tip A 12pm-to-8pm window is the simplest version — Ali started with exactly that.

    Default to Mediterranean and control alcohol

    Mediterranean diet is the recommended default pattern. Alcohol needs specific attention: the medical evidence points to a serious hit to sleep quality, with drops of up to twenty percent in HRV and deep sleep quality. Stop drinking three to five hours before bed or limit the amount.

    Watch out Alcohol is the case where the nutrition pillar directly damages the foundational one.

The simplest version Mateo will sign off

Asked to compress everything into what a normal person can actually do, Mateo strips the three pillars down to four instructions: eat at 6pm, sleep seven to nine hours, train two or three times a week so you are simply active, and follow a Mediterranean diet. He explicitly frames this as the version that is not too cumbersome — the deliberate floor beneath the CGM, keto and one-meal-a-day layers he personally runs. Ali's stated takeaway from the whole conversation was the 6pm social dinner, on the grounds that his default assumption of an 8pm dinner had no reason behind it and quietly destroyed the rest of the evening.

The swimmer eating pizza the night before

Mateo, who describes himself as a biohacker running a CGM, keto and fasting, went to dinner with a famous swimmer and asked what he eats the night before competing. The answer was a joke about eating a pizza, because that is what he liked. The founders' reaction was that the athlete must be extraordinarily talented to win without paying any attention to nutrition. Mateo uses the story to make a broader point about the gap he sees in elite sport: athletes are obsessed with sleep and performance but often track almost nothing and know little about the levers, including thermoregulation.

Common mistakes

Training hard on a sleep deficit

Sleep sits upstream of fitness. Under-slept, you either skip the session or perform badly in it, and the carb and junk food cravings that follow undo the nutrition pillar too — so the effort is spent against the current.

Treating diet advice as one-size-fits-all

Alexandra points out that glucose monitors reveal wildly different responses to the same foods, and that women's hormonal cycles change requirements across the month — yet households cook one identical meal for everyone.

Using a drink to wind down before bed

Alcohol at night can cost up to twenty percent of HRV and deep sleep quality, so the pillar you were trying to help is the one you damage. Stop three to five hours before bed or limit the volume.
